Breakfast One slice of whole grain toast with one scrambled egg — cook in a non-stick pan with a tbsp of olive oil.  One cup of oats or bran flakes with 4 oz skimmed milk and half a banana. Six oz. container of Greek yogurt (less than 140 calories) with 1/2 cup mixed berries. 
Lunch Four oz. turkey hamburger patty with a wholemeal sandwich bun and one tbsp of low-sugar ketchup —plus a cup of green salad with two tbsp of low-calorie salad dressing. One wholemeal pitta bread, 1/2 cup of low-fat tomato sauce, 1/4 cup of shredded, part-skimmed mozzarella, and 1/4 cup of cooked spinach. 

Cook in a toaster oven or under a grill until the cheese melts.

One cup of raw vegetables (carrots, broccoli, cauliflower)   with one tbsp of low-fat dip.
Dinner One cup of green beans and mushrooms (can be raw or steamed), two cups of quinoa or brown rice. Serve with four oz grilled salmon, chicken, or firm tofu cut in cubes, flavored with soy sauce, chili, and/or garlic powder. Two cups of mixed green salad (can add peppers, tomatoes, cucumbers), 1/2 a can of tuna in water, or three oz of sliced turkey or cubed tofu (grilled) with two tbsp of low-calorie salad dressing. Berry smoothie —Mix one cup of strawberries, blueberries, and raspberries with one cup of unsweetened almond milk and 1 tbsp chia seeds. Sweeten with a tsp of stevia.
